Zone 5 training - Why high-intensity exercise makes strategic sense for women
Zone 5 training is not a trend, not an „all-out“ workout for social media and not a random product from group courses. Zone 5 is the highest intensity range in endurance training - close to the maximum oxygen uptake (VO₂max).
Used correctly, this training area can be a powerful tool for women: to increase performance, improve metabolic capacity and strengthen mental resilience.
But how does Zone 5 work - and why is it strategically relevant for women in particular?

What does zone 5 actually mean?
Zone 5 is typically at 90-100 % of the maximum heart rate, very high exertion and intervals of between 30 seconds and 4 minutes. Physiologically, this primarily addresses maximum oxygen uptake (VO₂max) - i.e. the body's ability to absorb, transport and utilize oxygen in the muscles. Zone 5 is not a permanent state. It is short, intense and consciously dosed.
What happens in the body?
With regular, structured use, Zone 5 training is effective:
- Increase in VO₂max
- Improvement of anaerobic capacity
- Increase in lactate tolerance
- better recruitment of fast muscle fibers
- More economical energy supply
This is particularly relevant for women - because women often have very good basic endurance (zone 2-3), but rarely train in the upper intensity range. This leads to a „metabolic cap“ in the long term. Zone 5 can shift this «cap».
What are the benefits of Zone 5 training?
1. hormonal benefits
Short-term high-intensity exercise can - with good regeneration - improve sensitivity to insulin and increase mitochondrial density.
Zone 5 only has a positive effect if it is not permanently overdosed.
More is not better - targeted stimuli are crucial.
2. performance in competition
Formats such as HYROX, functional competitions or ambitious running goals require the ability to perform under high stress. Zone 5 trains precisely this area: high heart rate, lactate accumulation and mental stress. Without this stimulus, performance can stagnate.
3. mental adaptation
Zone 5 is not only physiologically demanding - but also psychologically. Among other things, it creates more frustration tolerance and better breathing economy. Women in particular, who train in a highly structured and disciplined manner, benefit from targeted exposure to this intensity range.
How often is Zone 5 training useful?
For ambitious, healthy female athletes:
- 1-2 units per week
Interval-based
embedded in a periodized overall concept
Example:
4 × 3 minutes @ 92-95 % HFmax
3 minutes active break
Integration into a performance concept
Zone 5 is a building block - not a stand-alone training principle. A holistic training structure for women includes:
Zone 2 Volume (metabolic basis), strength training, cycle-oriented planning
Technical work and targeted high-intensity stimuli. Only the combination of these creates sustainable performance.
My conclusion from a coach's point of view
Zone 5 training is not a „hardcore“ approach. It is a precise tool.
